The Rep Continuum

Five reps for strength, 8–12 for size, 15+ for endurance — those are the map labels, and they are real. What the research adds is that the map labels matter less than where a set ends: near-failure effort grows muscle across the whole continuum, while heavier loads earn their keep in strength. Three Neighborhoods, One Muscle

The rep continuum is usually drawn as a line from heavy to light, with each zone claiming a job. That is a useful map, with an honest correction underneath: the same muscle is being trained everywhere along it. The neighborhoods differ in what they emphasize, how they feel, and what they cost — not in whether they count.

The Meta-Analysis View

The cleanest single comparison is a 2017 meta-analysis of 21 trials that pitted low-load training (about 60% of one-rep max or less, typically 20+ reps) against high-load training (about 60%+ of one-rep max, often 5–12 reps) with sets taken close to failure (Schoenfeld 2017). Where the Loads Actually Land

Standard resistance-training reference tables estimate how heavy a weight is relative to your one-rep max at your rep ceiling — roughly 87% at 5 reps, sliding to about 60% at 20. The shape is the honest map of the continuum: each step toward lighter reps buys more volume per set and pays in load.

How to Read the Ranges

The Strength Claim, Examined

"Heavy builds strength" is the oldest lobby in the gym, and the evidence mostly backs it: a dose-response meta-analysis of strength development found moderate-to-high loads produced larger strength gains than low loads (Rhea 2003), and the low-vs-high-load meta agreed (Schoenfeld 2017). Two honest qualifications keep the claim from being oversold:

The Rules in Practice

A worked example, because the continuum reads better on a bar than in a paragraph. A 48-year-old lifter with healthy but creaky shoulders runs the program's squat and hinge at 5 reps on strength day and 10 reps on volume day; the push pattern, which bothers the shoulder, runs at 12–15 reps both days. Same muscle, same effort rule (RIR 1–3), different neighborhood — chosen by joints, not by dogma.

Nothing about the rep continuum is broken on your behalf: 5s build muscle, 15s build strength, and 8–12 sits comfortably in the middle of both. Effort near failure does the growth; the range sets the flavor, the joint tolerance, and the time cost.
