Melatonin is the best-selling sleep supplement in the world and the most misunderstood. It is not a sleeping pill — it is a darkness signal that nudges the circadian clock, and its value depends almost entirely on timing, dose, and what problem you are actually trying to solve. What the evidence supports

Dose: Less Is More
Store shelves default to 3, 5, and 10 mg — doses that produce blood levels ten to a hundred times what your pineal gland ever makes. The clock-shifting signal saturates at much lower doses; studies of 0.3–0.5 mg find phase-shifting effects comparable to larger ones, and low-dose research in delayed sleep phase has used 0.5 mg successfully (PLOS Medicine, 2018). A 2017 analysis of 31 store-bought products found melatonin content ranging from far less to far more than labeled — some contained several times the stated dose, and some contained serotonin, a neuroactive compound that does not belong in a melatonin pill (Journal of Clinical Sleep Medicine, 2017). The practical response is not panic but selection: choose products that have been independently verified (third-party testing programs exist for exactly this), prefer the lowest available dose, and treat "pharmaceutical grade" wording on a supplement label as marketing until proven otherwise.

Melatonin is worth a disciplined two-week trial for exactly one class of problem: your schedule is drifting late and you want it earlier. Protocol: 0.5 mg, fixed time, 3–4 hours before your target bedtime, nightly, while keeping wake time constant. Judge it on one metric — did your sleep onset move earlier and stay there. If nothing changed in two weeks, stop; melatonin is not your problem's fix. If you are a shift worker, jet-lagged traveler, or parent of a child with persistent sleep-onset delay, a clinician's input on timing and suitability is worth more than the supplement aisle.
Safety, and Who Should Skip It
In the short term, melatonin's side-effect profile is mild — headache, dizziness, and next-day drowsiness at higher doses being the common ones. The honest gaps are long-term: studies of daily use in healthy adults rarely extend beyond months, so the multi-year safety record that would justify a permanent place in a daily stack does not yet exist. Particular caution applies to children (where use should follow a pediatrician's plan, not a gummy ad), pregnancy, people with autoimmune conditions (melatonin interacts with immune signaling), and anyone taking blood thinners, epilepsy medications, or diabetes medications — all territories where melatonin's interactions are real enough to require a clinician's sign-off.
