The 10-Exercise Core
The whole program runs on ten exercises: five patterns, two picks each. This page names the roster, proves the coverage — every major muscle group accounted for, no orphans — and shows how the minimal set still fills a productive hour.
What the evidence supports
- Two sessions a week of multi-joint work capture most of the strength benefit of training more often (Grgic 2018) — the core is built to fit that schedule.
- Ten to twenty quality sets per muscle group per week is the productive volume range; a ten-exercise core lands inside it without filler.
- Multi-joint exercises alone produce strength and size gains comparable to programs padded with extra exercises (Gentil 2013; 2015).
What remains uncertain
- Whether calves and forearms need dedicated work is individual and mostly untested for this population — the core covers them indirectly and accepts the gap.
- The exact mix of ten exercises has never been tested as a package; it is assembled from tested parts, not validated whole.

Why Ten
The number is deliberate. Five patterns need at least five exercises — one primary pick each — but a core of exactly five is fragile: no slack for a sore joint, a stale lift, or a stalled log. Two picks per pattern gives every pattern a primary and a backup, which is the smallest structure that survives real life.

What the Core Covers
Run the ledger once, muscle group by muscle group, and the ten have no orphans: quads and glutes from the squat; hamstrings, glutes, and spinal erectors from the hinge; chest, front shoulders, and triceps from the push; lats, mid-back, rear delts, and biceps from the pull; grip, trunk, and traps from the carry. Calves and forearms get indirect work, and that is the honest gap the core accepts.

- 🧩 Coverage is the whole argument — no muscle group requires an eleventh exercise; anything added is targeting, not completion.
The 60-Minute Budget
Ten exercises in the library, five to seven in any given session. The budget below is the arithmetic of how a full hour spends itself — the shape is the point, not the exact minutes.
- 🏆 Heaviest first, always — squat and hinge get the freshest minutes; that ordering follows the fatigue literature (Simão 2012).
- ⏳ Three sets each is the default — the loading math lives on the Reps, Sets & Weights page; the budget assumes it and breaks if it balloons.
- ✂️ When the hour shrinks — cut accessories first, then superset push and pull; the five patterns survive a 40-minute session, five accessories do not survive a 40-minute session.
- 🗓️ Two sessions a week of this shape — matches the 2-day minimum's arithmetic: every pattern twice, ~10–15 weekly sets per muscle group, inside the productive range (documented there).

A low-space way to begin or supplement resistance training.

The temptation is to grow the list — a new machine, a new angle, a new pump. The evidence pushes the other way: frequency matters less than volume once volume is equated (Schoenfeld 2019), and extra exercises did not add measured benefit on top of a compound base (Gentil 2013; 2015). The core, therefore, grows only on named triggers.
- 📈 Progress is added to existing picks first — another set, another 2.5 kg; the ten are a container that takes more volume before it takes more exercises.
- 🔄 Variety rotates inside the ten — the backup pick exists for that; the swapping page sets the windows so novelty never requires an eleventh exercise.
- 🩺 A named gap can earn a slot — a lagging muscle that survives six weeks of honest pattern work, a clinician-prescribed rehab move, or a cranky joint that needs a specific range: these are the legitimate triggers, and they stay limited to 0–2 slots.
- 🧾 The test: can it justify its place in writing? — if the answer needs more than one sentence, the exercise is decoration; the balanced-program test on the parent page applies the same logic in five questions.
The Core Across Tiers
The ten are equipment-agnostic by design: each pick has a bodyweight rung, a band rung, and a gym rung. The Three Equipment Tiers page maps every rung; in one line each:
- 🏠 Bodyweight core — chair squat, glute bridge, push-up, towel row, backpack carry; the pull is the one rung that wants a band.
- 🪢 Band core — banded goblet squat, banded RDL, band press, anchored row, band-resisted walk; closes every gap with fifteen dollars of gear.
- 🏋️ Gym core — goblet to back squat, trap-bar deadlift, bench or overhead press, cable row, farmer's walk; the reference version with the finest loading steps.
- 🔄 Mixing tiers is normal — a home lifter who reaches the gym twice a month simply runs the gym rungs on those days; the core's identity is the patterns, not the building.
🧮 Ten is a floor with slack, not a ceiling with rules
A core of exactly ten looks arbitrary until you stress it — and the stress test is the point. One sore joint, one stale lift, one bad week, and the backup picks absorb the damage without the program changing shape. The ten are the minimum set that can say "still five patterns, still covered" after a month of real life.
Questions, Answered Briefly
- ❓ Do I need both picks of a pattern every week? — No. The primary runs weekly; the backup is for rotation windows, joint days, and swaps. Both existing is what makes the system flexible.
- ❓ What if I hate one of the ten? — Swap it for the other rung of the same pattern from the library; the pattern is the requirement, the pick is personal.
- ❓ Can the core run three days a week? — Yes, in emphasis format: legs-heavy, hinge-heavy, then a balanced day; the 2-Day Minimum page covers the frequency math.
- ❓ Are abs and calves really skipped? — Not skipped: braced under every loaded pattern, and the carry taxes grip and calves. They are simply not given dedicated sets; the triage table on the compound page is the honest place to argue for one.
