The Restaurant Strategy
A single restaurant plate commonly carries 1,000–2,000 mg of sodium — sometimes a full day's budget in one dish — and chain-restaurant sodium levels barely moved for years despite industry promises to cut them. The numbers explain why eating out keeps breaking budgets that hold at home: a chain burger with fries commonly runs 1,200–1,600 mg, a bowl of ramen or pho can pass 2,000 mg before the additions, and a "healthy" salad with grilled chicken, dressing, and croutons regularly lands near 1,000 mg. When sodium-content audits of chain restaurants found little systematic improvement over roughly a decade of reformulation promises, the strategic conclusion became unavoidable: the diner has to do the work the industry did not.
The pattern is worth naming: it is not the protein that decides — a grilled piece of fish and a fried chicken breast start from the same raw meat. The sodium arrives with the preparation: the brine, the batter, the sauce, the cheese, and the side. Ordering strategy is therefore about preparation, not menu section.
The Questions That Work
Three short requests cover most of the leverage, and none of them requires a nutrition degree or a confrontation. Waitstaff have heard worse; the requests are normal hospitality.
- 🗣️ "No added salt, please" — the kitchen can often hold salt at the grill or the finishing step; it will not remove marinades or brines, but it reliably removes the last dash.

The Fast-Food Transfer
Fast food is the most predictable restaurant sodium on earth because the menus are engineered and the numbers are published. That predictability is an asset: a budget-savvy fast-food meal is straightforward to compose if you treat the nutrition sheet as the menu.
- 🍔 The burger math — a single patty with cheese runs near 900–1,100 mg; drop the cheese and the special sauce, keep the vegetables, and the same sandwich loses 250–400 mg without tasting like a punishment.
- 🐔 Grilled over crispy — a grilled chicken sandwich typically carries 40–50% less sodium than its crispy twin; the crispy version is brined and battered, sometimes double-salted.
- 🍟 The side trap — fries are fine occasionally; the regular order of a large fries carries more sodium than the sandwich in some chains, and a side salad with dressing on the side often beats both.
- 🔢 Use the published numbers — each major chain lists sodium per item online; twenty seconds with the sheet turns a lottery into arithmetic, and the ceiling math tells you which items fit the day.
🧂 Assume 1,000 mg before you order
Treat every restaurant meal as a 1,000+ mg line item until the nutrition sheet proves otherwise, and plan the rest of the day around it. The assumption is almost always right, and it turns the restaurant meal from a budget accident into a budget line.
Dishes That Are Quietly Salty
Some menu categories read as healthy and behave like the opposite. Knowing them saves the calories-and-guilt double surprise.
- 🥗 The "healthy" salad — grilled chicken plus cheese, croutons, candied nuts, and dressing routinely passes 1,000 mg; it is a sodium sandwich wearing a salad costume.
- 🍜 The soup and broth family — ramen, pho, and canned-style soups are sodium concentrate by construction; a bowl can exceed the entire day's ceiling before the meal is half finished.
- 🌮 The salsa and cheese family — Mexican plates stack salted beans, cheese, and salsa; two corn tortillas and a grilled protein with fresh salsa is the low-sodium reading of the same cuisine.
- 🍝 The parmesan family — Italian plates add aged cheese (naturally salty) over already-salted pasta water and sauces; request no extra parmesan and the plate drops 200–400 mg.
- 🥡 The soy-sauce family — East Asian stir-fries are built on soy sauce; "light on the sauce" plus steamed rice instead of fried rice is the single biggest swap available in that cuisine.
The unifying rule across all five families is the same: the salt is in the construction, not the protein. Order the construction you can see — grilled, steamed, plain, sauce on the side — and the sodium mostly takes care of itself.
The Two-Week Eating-Out Experiment
If you eat out regularly, the honest question is not "should I stop" but "does eating out, as I do it, move my numbers?" That question has a two-week answer, and the home-measurement baseline provides the measuring stick.
- 📆 Weeks one and two as usual — keep your normal restaurant frequency, but apply the three questions to every order: no added salt, sauces on the side, published numbers where they exist.
- 📏 Measure on the same schedule — morning and evening readings on the same days you already measure, so the ordering is the one variable that changed.
- ⚖️ Compare averages, not single readings — a one-day spike is weather; compare the two-week average against your earlier baseline.
