Body Recomposition: When the Scale Is Not the Main Scoreboard
Recomposition — losing fat while gaining or holding muscle — is the most oversold phrase in fitness, and also a real phenomenon with a narrow, honest evidence base. This page separates what the data actually shows from what the ads imply, and explains why the scale is the wrong tool for judging it.
What the evidence supports
- In an energy deficit, higher protein combined with resistance training can preserve — and in some trials add — lean mass while fat drops (Longland et al., 2016).
- Diet-only weight loss reliably costs lean tissue; systematic reviews put the loss near a quarter of total weight lost (Chaston et al., 2007).
- Slower rates of loss preserve more lean mass than aggressive cuts (Garthe et al., 2011).
What remains uncertain
- How much muscle a calorie-restricted person can actually gain — effects are modest and mostly seen in beginners and the detrained.
- Which measurement tool is trustworthy enough to steer decisions — every option, including DXA, carries meaningful error.

What Recomposition Actually Means
Recomposition is the body changing in two directions at once: fat mass down, muscle mass up — or muscle held while fat drops. The phrase gets used as if it were a loophole around the calorie math of Part 1. It isn't. It is the same deficit, run with the two levers that change what the deficit takes from you.

Why the Scale Is Not the Main Scoreboard
The scale measures total weight — water, glycogen, gut content, fat, and muscle in one undifferentiated number. It is excellent at one job (tracking the weekly trend of a deficit) and nearly blind at the job this page cares about: telling fat loss from muscle loss.
- 💧 Water noise — sodium, carbs, sleep, and training all move 1–2 kg of water overnight. A daily reading is weather, not climate.
- 🧂 Glycogen swings — carbohydrate stores drag water with them. The famous "first week whoosh" of a diet is mostly glycogen leaving, not fat.
- 📉 The stall that isn't — in recomposition, a flat weekly average can be the exact outcome you wanted: fat down, muscle up, weight unchanged.

The honest answer is that recomposition is not equally available to everyone. The evidence clusters around the untrained and the returning, and thins out sharply for the already-trained. The table below is the whole argument in one place:

The Two Levers: Protein and Resistance Training
If recomposition has an engine, it is these two inputs running inside a modest deficit. The landmark trial is small but famous: Canadian soldiers in a hard deficit (~40% below needs) eating 40% of calories as protein gained lean mass and lost fat, while the 15%-protein group lost lean mass (Longland et al., 2016). The protein meta-analyses tell the same story in the less extreme setting most people live in (Morton et al., 2018).

The Rate Question
How fast you lose decides what you lose. The athlete trial that matters: elite rowers and cyclists cut at either ~0.7% or ~1.4% of body weight per week. The slower group gained lean mass and strength; the faster group lost lean mass while losing the same total weight (Garthe et al., 2011).

Recomposition is invisible to the scale, so it needs a stack of slower, more honest instruments. Each has a job and a catch, and none is an outcome:
