Your body files a report on every training block, written in three places: resting heart rate, heart rate variability, and sleep. Most people never read it — and many of those who do read the wrong line, soreness, which is mostly noise. The Report Your Body Files

Training is a stressor by design, and the hormesis paradox applies here more than anywhere: the same sessions that build you can dismantle you, and the difference is recovery, not effort. The autonomic nervous system keeps the score. It has two branches — the sympathetic branch that mobilizes you and the parasympathetic branch that repairs you — and their balance shows up in three cheap, boring measurements that the cortisol topic explains from the hormone side. When a training block starts outrunning your recovery, all three drift in the same direction at once. That simultaneity is the signal; any one of them alone is a rumor.

Resting Heart Rate: The Slow Climb

The first flag is usually the dullest. A resting heart rate that ticks up from 58 to 64 across a training block does not feel like an emergency — it feels like a rounding error. But the direction is the message: the sympathetic branch is staying switched on overnight instead of standing down, and the climb is roughly proportional to the recovery debt. A rise of about 5–10 beats per minute above your own normal, sustained across a week or more, is the widely used caution line in coaching practice (Meeusen et al., MSSE, 2013). Two caveats keep the number honest: measure it the same way every time — first thing, before coffee, before your feet touch the floor — and expect noise. A single high reading after a bad night or a late dinner means little. A week of them means the budget is overdrawn.

Heart Rate Variability: The Fading Signal

Heart rate variability is the quieter sibling: a high HRV means the two nervous-system branches are trading smoothly, and a falling HRV means the parasympathetic side is losing its turn. During intensified training, monitored athletes show week-over-week HRV declines that reverse when load comes down (Plews et al., Sports Medicine, 2013; Buchheit, Frontiers in Physiology, 2014). A drop of 10% or more versus your baseline week is the conventional caution line in HRV-guided training — but the honest version is a trend, not a number.

Sleep: The Fragmenting Canvas

The third flag is the one athletes feel and rarely attribute correctly. In a controlled study of well-trained endurance athletes pushed through a period of intensified training, sleep got measurably worse: more time to fall asleep, more waking through the night, lower sleep efficiency (Hausswirth et al., MSSE, 2014). This matters twice over, because sleep is also the primary recovery mechanism — the flag and the repair shop at once. The table's asymmetry is deliberate: perceived effort is worth watching but not obeying — it rises for a dozen reasons — while the three physiological flags are worth obeying precisely because they are boring. When Two Flags Fly

One flag is weather. Two flags, sustained for a week, is a forecast — and the response is the same boring list every time: cut volume, keep intensity low, protect sleep, eat. The recovery law page formalizes that list into a ledger; here is the short version.

⚠️ Soreness is not the signal

Muscle soreness responds to novelty, not load — new movements hurt at trivial doses, familiar ones barely register at hard ones. If you are deciding whether to back off, the triad outranks the quadriceps. And one boundary belongs to clinicians: if flags persist for more than three to four weeks despite a real cutback, or if you feel persistently exhausted, lightheaded, or notice mood changes that don't lift with rest, that is no longer a programming question. Overtraining syndrome proper is a diagnosis of exclusion, and it belongs in a clinician's office, not a training spreadsheet.
