Why Muscle Is the First Casualty on OMAD Days
Muscle loss on OMAD is not mysterious — it is arithmetic plus timing. The arithmetic: a 75 kg adult needs 120–165 g of protein per day to protect muscle in a deficit (1.6–2.2 g/kg; the meta-analytic evidence lives in the Protein pillar). One sitting that delivers 60–90 g quietly under-feeds the day, and because there is no second meal, the shortfall never gets corrected. The timing: the longest fasted stretch of the day is exactly where a hard training session tends to be squeezed, which stacks a training stimulus on top of an empty tank.

On OMAD days the meal is the anchor, and training placement is decided relative to it — not relative to dawn. The timing research is honest about its own size: nutrient timing around training matters, but less than the day's total protein (Aragon & Schoenfeld 2013). That makes placement a judgment call with a clear default, not a religion.
- 🌆 The default: late afternoon, meal at 18:00 — train with the day's last real fuel behind you and the biggest meal of the week ahead of you. Glycogen is present, the session is fed, and the meal's protein arrives within a couple of hours.
- ☀️ Morning fasted work, capped — light to moderate sessions (zone 2, technique, mobility) are fine early; the series' training question in 16/8 Foundations covers fasted-training evidence in full. What to avoid is heavy compound work at the 20-hour mark with nothing behind it.
- 🍽️ The post-meal option — a session 90 minutes after the meal runs with circulating amino acids and full glycogen. If your week only allows evenings, this is the strongest placement of all.
- 🚫 The stacked day — long fast plus high-intensity session plus a big deficit, all at once, is the one combination the evidence and clinical experience both flag. If two of the three are in place, widen the window that day.
Rule 2: The Protein-First Plate, Built Backward
"Protein-first" is an ordering rule with a construction rule underneath it. The construction rule: choose the protein carriers first, weigh or count them, and make the plate's arithmetic match the day's target before any other ingredient is considered. Ordering then protects the arithmetic — protein eaten first is protein that cannot be crowded out by rice.
- 🥩 Start from grams, not portions — at 75 kg, 120–165 g of protein means roughly 500–700 g of cooked chicken-breast equivalent across the meal. Decide that number before the vegetables exist.
- 🍗 Lead with the densest carriers — poultry, fish, eggs, and dairy pack the most protein per mouthful; legumes follow. A plate anchored on starches with protein as a garnish is the failure mode this rule exists to prevent.

- 🫒 Fat measured, not poured — oils and dressings are the easiest calories to over-pour when the plate is already enormous. Measure once and the number is always bigger than the glug.

Muscle is built and lost in weeks, not days, which makes the weekly protein sum the honest unit of judgment. A part-time OMAD week — two or three one-meal days plus four or five normal 16/8 days — naturally balances the one-pulse limitation: the normal days deliver two moderate protein meals each, restoring the distribution advantage the single sitting gives up. Daily OMAD concentrates the entire week's protein into seven pulses; part-time OMAD gets the same grams in roughly fifteen. Same total, more pulses, same muscle.
