The RPE 8 Translation

The 4×4's hard minutes call for 90–95% of max heart rate — useless information if you don't own a monitor or don't trust the one you have. This page translates the number into signals your body already produces: what RPE 8 feels like in your speech, your breathing, your legs, and your face, and the calibration errors that turn the session into something it was never meant to be.

What RPE 8 Means on a Scale of Ten

The rating of perceived exertion was formalized by Gunnar Borg in the 1960s and 1970s on a 6-to-20 scale, later joined by a simpler 1-to-10 scale that the 4×4 conversation uses. On a 1-to-10 scale where 10 is "cannot go another second," RPE 8 is a very specific neighborhood: hard enough that finishing the round takes genuine focus, and sustainable for four minutes. The mistake most people make is treating 8 as though it were 8.5 of a 100-point fear scale. It is not survival; it is deliberate, controlled discomfort with good form. In the language of the original Norwegian trials, this is the effort that lands a heart-rate monitor around 90–95% of max — the whole point of the translation is that you can find that effort without the monitor ever being involved.

The honest caveat: perceived effort is a learned instrument, and learning it takes a handful of sessions. The first few 4×4s will feel like guesswork. By the fourth or fifth, most people can hit their target without thinking — which matters, because week-to-week consistency of effort is what makes the session work. The Four Signals, Read Together

No single sensation is RPE 8 in isolation. The reliable read comes from four signals stacking the same way, and the practical trick is to check all four during the second minute of a round:

The Anchor Problem: Why Most Sessions Drift to 9 or 6

The single most common failure in monitor-free 4×4s has nothing to do with fitness and everything to do with anchoring. Your first interval of the day sets the scale for the rest of the session. Start interval one like a race — many people do, riding the adrenaline — and you spend the next three intervals slightly less frantic than a disaster, which feels like "8" because it feels easier than interval one. You have, in effect, renumbered the dial mid-session. The opposite error is just as common: start too gently, feel the first round go by comfortably, and drift downward until you are running a tempo session while telling yourself it's intervals. Both errors share a cure, and it is the least glamorous instruction in this whole protocol:

The RPE-to-Heart-Rate Table

When you do have a monitor, the two systems should roughly agree — and when they don't, the disagreement is information. The table below is the working translation from the perceived-exertion literature, calibrated for the effort scales used on this site. Treat the heart-rate column as a population estimate: your own percentages may land a notch off, which is precisely why the speech and feel columns exist.

Read the bottom row carefully: RPE 10 is not an improvement on RPE 8. The 4×4 was designed so that four rounds at 8 are achievable and all-out ninth rounds are not part of the arithmetic. If you finish a session and think "I could have done two more rounds," you were at 7. If you finish and think "I cannot move," you lived at 9–10 and the session stopped being the original protocol somewhere in round two.

📉 When the monitor and the feeling disagree, trust the feeling

Formula-based max-heart-rate estimates (the famous "220 minus your age") are population averages with wide scatter, and wrist monitors trail effort by tens of seconds. Plenty of healthy people cannot reach their formula's 90% because the formula is wrong for them — and plenty land at 90% feeling like 6. The heart-rate number is a cross-check, not an authority. If your speech says 8 and your watch says 85%, run the session at 8 and check the watch's trend across weeks; if your watch says 92% and your speech is holding sentences, your max estimate is likely too low.
