The Arithmetic Behind the Three

The cardio slots are the easiest to justify: they are the guidelines, divided by seven. The World Health Organization's 2020 physical-activity guidance (published in the British Journal of Sports Medicine) sets an adult floor of 150–300 minutes of moderate aerobic activity per week, or 75–150 minutes of vigorous work. Three sessions of 45–60 minutes land at 135–180 minutes — comfortably inside the band without demanding a lifestyle reorganization. Two sessions of the same length scrape the floor; one cannot reach it. That, more than anything, is why the number is three.

But the third session is not just padding. The endurance literature points at a distribution problem: a hard interval day is only productive when it floats on a base of easy volume. In Seiler's review of training distribution in endurance athletes (International Journal of Sports Physiology and Performance, 2010), the consistent finding across sports was that successful athletes do roughly 80% of their training at low intensity. Two easy cardio days flanking one hard day is the minimum expression of that principle — the zone 2 base that lets the interval day be sharp. Drop the easy days and the interval day quietly becomes a bad zone 3 session, which the zone 2 protocol warns is the default error.

And more than three? The dose-response curve argues against it for a general-health population. In the pooled analysis of six cohorts by Arem and colleagues (JAMA Internal Medicine, 2015), mortality risk fell steeply as activity climbed from nothing to a few times the guideline minimum — risk reductions in the 30–40% range — then flattened. The marginal cardio session beyond three buys diminishing returns while crowding the slots that protect muscle and balance. Three is where coverage per hour peaks.

Why Two Strength Days, Not One or Three

The strength slots rest on a frequency finding that has been replicated often enough to trust. In Schoenfeld and colleagues' meta-analysis (Sports Medicine, 2016), training each muscle group twice per week produced significantly greater hypertrophy than once per week when weekly volume was matched — spreading the same work over two days beats doing it all in one. For strength itself the frequency advantage was smaller and less consistent, but for muscle mass — the longevity currency — two sessions beat one. In older adults, Peterson and colleagues' meta-analysis (Ageing Research Reviews, 2010) pointed the same way: strength gains came from progressive programs performed two to three times weekly.

One strength day is therefore a maintenance floor, not a builder. Three are defensible — but the third session adds scheduling friction, joint wear, and recovery demand for a modest increment over two. Meanwhile the mortality angle is already covered at two: Stamatakis and colleagues pooled eleven cohorts (American Journal of Epidemiology, 2018) and found that adults meeting the two-days-per-week strengthening guideline had lower all-cause, cardiovascular, and cancer mortality than those who did not, independent of aerobic activity. Two full-body sessions also solve the coverage problem neatly: every major movement pattern — squat, hinge, push, pull, carry — gets hit twice weekly, which is exactly the frequency the hypertrophy evidence rewards.

The One Stability Session — Really Six Micro-Doses

The stability slot is the one that looks optional and is not. Roughly one in three people over 65 falls each year, and the falls-prevention literature is unusually clear about the dose that helps: in the Cochrane review by Sherrington and colleagues (2019), programs that included balance-challenging exercise and totaled about three hours per week reduced the rate of falls by roughly a quarter. Three hours is more than the single labeled session in a 3-2-1 week — which is why the honest reading of the "1" is that it is the labeled minimum of a practice that should leak into every day.

Stability work is uniquely suited to this: it is low-fatigue, needs no equipment, and responds to frequency rather than long blocks. Balance while brushing your teeth, a deep squat hold while the kettle boils, single-leg stands at the bus stop — the micro-doses described in the stability and mobility topic — accumulate toward the trial dose without owning a calendar slot. The one dedicated session exists to guarantee a floor: ten focused minutes of balance, spine, and hip work, weekly, no matter how scattered the rest of the week got. 💡 The split is a default, not a diagnosis

If you are older, deconditioned, or managing a chronic condition, the same shape works with smaller doses: three walks, two gentle chair-based strength sessions, daily balance. The parent topic's rule applies — scale the dose, keep the shape. And if you have cardiovascular disease, vigorous intervals are clinician territory: get clearance before the hard day gets hard.

What the Split Deliberately Sacrifices

Honesty about the trade: 3-2-1 optimizes coverage, not peak performance in any single domain. An endurance runner building toward a race needs four to six cardio days and would starve on three. A competitive lifter needs four strength days and would plateau on two. The split also sacrifices raw speed and power specificity — intervals maintain the ceiling but do not optimize it — and it assumes the rest day carries its weight. That last assumption is the quiet one: the formula is really 3-2-1-plus-rest, six training slots in seven days, because adaptation happens between sessions, not during them.
